It is easy to find a list showing which foods contain calcium, iron or vitamin C. The harder question is whether the foods you actually eat, in the pattern you eat them, provide the vitamins and minerals relevant to your needs.
That is why micronutrient nutrition is about more than collecting “healthy” foods. Different vitamins and minerals perform different functions, come from different food groups and are not all absorbed in the same way. This guide explains those differences, shows how familiar Indian foods can contribute micronutrients, and clarifies what a food-source chart can and cannot tell you about nutritional adequacy.

What Are Vitamins and Minerals?
Vitamins and minerals are nutrients the body needs in relatively small amounts to support normal physiological functions.
Vitamins are organic compounds. Minerals are inorganic elements.
The body needs multiple vitamins and minerals rather than one general “vitamin” or “mineral”, because each has its own physiological roles.
What Is the Difference Between Vitamins and Minerals?
The main difference is their chemical nature: vitamins are organic compounds, while minerals are inorganic elements.

These categories help organise the subject, but nutrients within the same group are not interchangeable. Vitamin C, for example, does something very different from vitamin D, just as iron and calcium serve different purposes.

Which Vitamins Does the Body Need From Food?
The body needs a range of vitamins, commonly organised into fat-soluble and water-soluble groups.
This grouping helps explain how vitamins behave, but each vitamin still has its own function.
Fat-Soluble Vitamins: A, D, E and K
The fat-soluble vitamins are vitamins A, D, E and K.
Vitamin A contributes to normal vision, immune function and cell development.
Vitamin D supports calcium utilisation and normal bone health.
Vitamin E has antioxidant functions that help protect cells from oxidative damage.
Vitamin K is involved in normal blood clotting and bone-related processes.
These vitamins share a classification, not a single nutritional role.
Water-Soluble Vitamins: B Vitamins and Vitamin C
The water-soluble group includes the B vitamins and vitamin C.
The B vitamins take part in processes including energy metabolism, nervous-system function, cell activity and blood formation. Individual B vitamins have distinct roles within those broader processes.
Vitamin B12 contributes to normal nerve function and red blood cell formation.
Vitamin C is involved in collagen formation, normal immune function and the absorption of non-haem iron.
The different roles within this group are one reason a diet cannot rely on a single “vitamin-rich” food.
Which Minerals Does the Body Need From Food?
Minerals are commonly divided into major minerals and trace minerals, based broadly on the amounts required by the body.
“Trace” does not mean unimportant. It simply means the mineral is required in a smaller quantity.
Major Minerals
Major minerals include calcium, phosphorus, magnesium, potassium and sodium.
Calcium has roles in bones, muscles and nerve function.
Phosphorus contributes to bones, cells and energy-related processes.
Magnesium participates in many enzyme-related reactions and normal muscle and nerve function.
Potassium and sodium contribute to functions such as fluid balance, nerve signalling and muscle activity.
These minerals have different roles even though they belong to the same broad category.
Trace Minerals
Trace minerals include iron, zinc, iodine, selenium, copper and manganese.
Iron contributes to haemoglobin formation and oxygen transport.
Zinc participates in immune, cellular and tissue functions.
Iodine is required for normal thyroid hormone production.
Selenium contributes to antioxidant and enzyme systems.
Other trace minerals also perform specific physiological roles despite being required in comparatively small amounts.
Which Indian Foods Provide Vitamins and Minerals?
Indian eating patterns can provide vitamins and minerals through many combinations of vegetables, fruits, dals, pulses, grains, millets, nuts, seeds and animal-derived foods where consumed.
The useful approach is not to ask which food contains the “most” micronutrients. Different foods contribute different things.
Plant Sources of Vitamins and Minerals
Indian plant foods provide a wide range of micronutrients.
Green leafy vegetables can contribute folate, carotenoids and several minerals. Amla, guava and citrus fruits can contribute vitamin C, while carrots and pumpkin provide carotenoid precursors of vitamin A.
Dals and pulses contribute combinations of B vitamins and minerals. Whole grains and millets provide another range of micronutrients.
Nuts and seeds can contribute nutrients such as magnesium, zinc and vitamin E.
No single plant-food group replaces all the others. Their nutritional value comes partly from the different contributions they make across the eating pattern.
Dairy, Eggs, Fish and Meat as Vitamin and Mineral Sources
For people who consume them, animal-derived foods provide additional micronutrient sources.
Milk and curd can contribute calcium and vitamin B12.
Eggs contribute several vitamins and minerals, including vitamin B12 and selenium.
Fish can provide vitamin B12 and selenium and, depending on the type, may contribute vitamin D and iodine.
Meat and poultry can contribute nutrients including iron, zinc and vitamin B12.
Vegetarian and mixed eating patterns therefore obtain micronutrients through different food combinations. The relevant question is whether the chosen pattern provides appropriate nutritional coverage overall.

The chart is best used as a quick orientation. It shows representative sources, not whether a particular person’s diet provides an appropriate amount.

Why Does Micronutrient Absorption Matter?
Micronutrient absorption matters because the amount of a nutrient present in food and the amount available for the body to use are not always identical.
This availability is often discussed using the term bioavailability.
The chemical form of the nutrient, the food it comes from and the surrounding meal can all influence absorption.
Food Form and Meal Context
Foods eaten together can sometimes change how readily particular nutrients are absorbed.
Vitamin C, for example, can improve the absorption of non-haem iron from plant foods.
Dietary fat helps the body absorb fat-soluble vitamins such as vitamins A, D, E and K.
Other naturally occurring food components can reduce the availability of certain minerals in particular contexts.
This does not mean everyday meals need complicated nutrient rules. It simply means that a food’s nutrient content is not the whole absorption story.
Why Absorption Can Differ Between Nutrients
Different nutrients occur in different chemical forms and use different pathways for absorption and utilisation.
Some are influenced considerably by meal composition, while others behave differently. The person’s nutritional status can also affect aspects of how nutrients are handled by the body.
This is why two foods cannot always be compared meaningfully using a nutrient-content number alone.
Can One Food Provide All the Vitamins and Minerals You Need?
No. No single food can provide the complete range of vitamins and minerals required across an entire diet.
Foods have different micronutrient profiles.
Amla can contribute substantially to vitamin C intake, but it is not a complete source of all micronutrients. Curd can contribute calcium and vitamin B12, but it does not provide the same nutritional contribution as pulses, vegetables, fruits or grains.
This is why dietary variety matters in micronutrient nutrition.
The goal is not to identify one food that does everything. It is to allow different foods to make complementary contributions.
Can a Food-Source List Tell Whether Your Intake Is Adequate?
No. A food-source list tells you where a nutrient is found, but it does not tell you how much of that nutrient your usual diet actually provides.
Frequency matters.
Two people may both eat calcium-containing foods, for example, but one may include meaningful sources regularly while another eats them infrequently.
The same applies across vitamins and minerals.
A food-source chart can answer: “Which foods can provide this nutrient?”
It cannot fully answer: “Does the way I normally eat provide enough?”
That second question requires looking at the overall eating pattern rather than checking whether individual foods appear on a list.
Why Can Vitamin and Mineral Needs Differ Between People?
Vitamin and mineral needs can differ because nutritional requirements are influenced by individual circumstances.
Life stage affects nutritional priorities. Growth, adulthood, pregnancy, breastfeeding and later life do not create identical requirements.
Dietary pattern matters because vegetarian, vegan and mixed diets obtain certain micronutrients through different food combinations.
Food restrictions can reduce the range of available nutrient sources.
Nutritional status can affect which areas deserve closer attention.
Relevant clinical circumstances may also alter nutritional priorities.
These differences explain why a food list that is useful for general education cannot automatically determine what should receive priority in one person’s diet.
